The arrival of the monsoon brings welcome relief from scorching summer temperatures, yet it simultaneously introduces a health challenge that often goes unnoticed: weeks of overcast skies, persistent rain, and a sharp decline in direct sunlight exposure. During this transition, it is easy to attribute lingering sluggishness or low energy solely to the damp, gloomy weather. However, if persistent fatigue remains despite getting adequate sleep, your body may be signalling an underlying micronutrient shortage.

Vitamin D, often referred to as the sunshine vitamin, is a crucial fat-soluble nutrient synthesised naturally when skin is exposed to ultraviolet B (UVB) sunlight. Early physical indicators of low vitamin D include persistent daytime fatigue despite a full night’s sleep, slower muscle recovery post-exercise, unexplained generalised body aches or joint discomfort, frequent muscle cramps, and subtle shifts in mood or daily motivation. Wahi emphasises that while these physical signals are non-specific and can overlap with other health conditions, noticing a persistent cluster of symptoms warrants attention rather than dismissing them as an inevitable part of the rainy season.

Building a realistic monsoon plate

Achieving optimal vitamin D intake strictly through whole foods presents a unique challenge because very few dietary items contain high concentrations of the nutrient naturally. “During the monsoon, dietary strategy should focus on combining high-quality food sources to maximise daily intake rather than searching for a single magic bullet,” poses Wahi.

For non-vegetarians, she recommends incorporating wild-caught salmon, sardines, mackerel, and whole egg yolks provides significant natural amounts of the nutrient. Practical meal options include grilled mackerel paired with brown rice and seasonal vegetables, or a mushroom and vegetable omelette served on wholegrain toast.

For vegetarians, it is important to focus on UV-exposed mushrooms, fortified dairy products like milk and yogurt, and fortified plant-based beverages or breakfast cereals. Balanced vegetarian options include pairing fortified Greek yogurt with raw nuts and seeds, or enjoying a traditional bowl of dal, seasonal vegetables, whole grains, and sautéed UV-exposed mushrooms.

The critical role of healthy fats and gut health

Consuming vitamin D-rich foods is only the first half of the equation; ensuring your body efficiently absorbs the nutrient is equally vital. Tanisha Bawa, an award-winning certified nutrition coach, gut and hormone health expert, and founder of TAN 365, points out that absorption depends heavily on meal composition and digestive function.

“Vitamin D is a fat-soluble vitamin, which means it is best absorbed when consumed alongside a meal containing healthy fats. Including foods such as nuts, seeds, avocado, olive oil, fatty fish, or full-fat dairy (if tolerated) can significantly improve its absorption and help the body utilise it more effectively,” explains Bawa.

She also stresses the underlying mechanics of your digestive system, “Gut health plays an essential role in vitamin D absorption. Conditions that affect fat absorption—including coeliac disease, inflammatory bowel disease (IBD), pancreatic insufficiency, or significant gut dysbiosis— can reduce the body’s ability to absorb vitamin D efficiently. In such cases, even adequate dietary intake or supplementation may not be enough, making it important to address the underlying gut health concerns.”

Ultimately, optimal bioavailability occurs when a quality Vitamin D source is paired with dietary fats and supported by an uncompromised, healthy gut lining.

Does cooking destroy Vitamin D?

A common area of confusion when preparing nutrient-dense meals is whether standard cooking methods degrade Vitamin D content. According to Bawa, Vitamin D demonstrates good resilience under basic culinary applications.

Vitamin D remains relatively stable during standard cooking procedures. Boiling, baking, or lightly sautéing foods such as eggs, fish, and mushrooms results in only minimal losses of the nutrient. Conversely, excessive high-heat frying, repeated reheating cycles, or prolonged storage conditions can cause minor degradation over time. However, these minor losses are generally insignificant, and the overarching priority should remain on consistent inclusion of these foods rather than worrying over minor thermal destruction during preparation.

Diet vs. Supplementation: Knowing where you stand

While optimising your daily plate provides foundational support, diet alone may fall short during extended periods without sunlight. Determining whether you require direct supplementation depends on individual baseline metrics, health status, lifestyle factors, and skin pigmentation.
“If your vitamin D levels are already healthy, eating a balanced diet and making the most of sunny days throughout the year may be enough. But if you spend most of your day indoors, have darker skin, are older, or have ongoing symptoms like fatigue, muscle weakness, or bone pain, food alone may not be sufficient” Wahi states.

Both experts caution against unguided supplementation. Blindly taking high doses of vitamin D can be counterproductive, just as ignoring a severe deficit can compromise bone density and immune function. Individuals should obtain a proper blood test before starting any high-dose supplement regimen. Wahi recommends scheduling routine blood panels every six months to track seasonal fluctuations. If supplementation is prescribed, Bawa recommends taking it alongside your largest fat-containing meal—typically breakfast or lunch—to establish consistency and ensure maximum absorption.

Overcoming the “monsoon slump” beyond the plate

Sunlight provides more than a trigger for nutrient synthesis; it acts as the primary driver for human circadian rhythms, which govern sleep-wake cycles, hormone production, and daytime alertness. Reduced morning light exposure often delays the natural suppression of melatonin, leaving you feeling groggy long into the afternoon.

“When bright morning sunshine isn’t available, creating a consistent morning routine becomes even more important,” says Wahi. “Wake up at the same time every day, open your curtains as soon as you get out of bed, and spend a few minutes outside if the weather allows. Even on cloudy days, natural daylight is much brighter than indoor lighting and can help signal to your body that it’s time to be alert.”

Bawa notes that a frequent mistake during bad weather is assuming that simply spending brief moments outdoors will cover your Vitamin D requirements. Factors like heavy cloud cover, air pollution, full clothing coverage, and modern indoor-centric routines severely limit natural synthesis during the monsoon.

Furthermore, it is counterproductive to isolate Vitamin D as the sole culprit for low vitality while neglecting foundational lifestyle habits. Optimising daily energy requires an integrated approach:

 1. Maintain protein intake: Ensure every main meal contains adequate lean protein to steady blood glucose levels and prevent energy crashes.
 2. Hydrate consistently: Cooler monsoon temperatures often reduce perceived thirst, leading to mild dehydration, which is a hidden cause of fatigue.
 3. Prioritise sleep hygiene: Limit blue-light exposure from screens late in the evening to allow proper melatonin release when the sun goes down.
 4. Move daily: Light indoor stretching, mobility work, or short walks help stimulate circulation and boost mood-regulating neurotransmitters.

The monsoon season does not automatically guarantee a severe Vitamin D deficiency, but it frequently unmasks baseline shortages that were previously managed through regular sun exposure.

Wellness is rarely the product of a single quick fix or isolated supplement. Instead, it relies on small, structured habits maintained over time. By recognising early physical indicators, pairing nutrient-dense foods with healthy fats, maintaining digestive health, and confirming your baseline levels with a healthcare provider, you can effectively bridge the vitamin D gap and stay energised through the overcast weeks ahead.
